Unlocking Healthier Meals: Dietitian Reveals Best Chicken Cooking Secrets

Chicken is a widely consumed protein, celebrated for its versatility and nutritional value, being a rich source of protein and essential nutrients like magnesium, selenium, and iron. Including lean, unprocessed chicken such as chicken breast can support weight management and reduce risk factors for diabetes and heart disease. However, the cooking method significantly impacts its health benefits. High-heat cooking techniques, like frying and grilling, can lead to the formation of harmful chemicals known as carcinogens, specifically heterocyclic aromatic amines (HCAs) and polycyclic aromatic hydrocarbons (PAHs).
HCAs are formed when amino acids, sugars, and creatine or creatinine in muscle react at temperatures above 300 degrees Fahrenheit, typically in meats cooked for extended periods or at high heat. PAHs emerge when fat and juices from grilled meat drip, causing flames or smoke, and can also form during meat smoking. Laboratory studies suggest that these chemicals may induce DNA changes, potentially increasing cancer risk. Additionally, some evidence, though limited, links high-heat cooking to increased inflammation and a higher risk of heart disease and diabetes. To mitigate exposure to these carcinogens, it is recommended to avoid direct exposure of chicken to an open flame, use a microwave to pre-cook chicken before high-heat exposure, flip chicken frequently during high-heat cooking, and remove charred portions while limiting gravy made from drippings.
Opting for lower-heat cooking methods that avoid direct flame exposure and minimize cooking times can significantly reduce the formation of these detrimental chemicals. Here are several healthy cooking methods for chicken:
Poaching
Poaching involves gently simmering food in liquid, such as broth or water, using indirect heat. This method produces fewer HCAs compared to direct heat methods and has been shown to reduce PAH concentration, as observed in a study on rabbit meat. Poaching enhances moisture retention and tenderness, resulting in juicy chicken. It's also a relatively quick process, taking only 10-15 minutes, with the ideal temperature range between 158-176 degrees Fahrenheit. For added flavor, season the poaching liquid with salt, fresh herbs, and spices. Always use a digital meat thermometer to ensure the chicken reaches an internal temperature of 165 degrees Fahrenheit.
To poach chicken: Place chicken breast or thighs, herbs, spices, and salt in a pot. Cover the chicken with about an inch of broth or water. Cook over medium heat until the liquid gently simmers and reaches 158-176 degrees Fahrenheit. Reduce heat to low, cover, and cook for 10-15 minutes. Remove from heat and allow the chicken to continue poaching until it reaches 165 degrees Fahrenheit internally.
Steaming
Steaming utilizes boiling water that vaporizes into steam to cook food. Research indicates that steaming at low temperatures, around 212 degrees Fahrenheit, generates lower levels of HCAs and PAHs. This method helps the chicken retain tenderness, moisture, and flavor, and is low in calories as it requires no added fat. Cut larger chicken pieces to ensure even cooking and season them before steaming.
To steam chicken: Season chicken pieces with marinade, salt, pepper, or other herbs and spices. If you lack a steamer, use a large pot with a lid and a steaming basket. Place the basket over boiling water, ensuring the water does not touch the chicken. Cover the pot and cook for 15 to 20 minutes, or until the internal temperature reaches 165 degrees Fahrenheit. Let it rest for a few minutes after cooking to redistribute juices.
Boiling
Boiling is a straightforward and healthy cooking method that, like steaming, uses low temperatures typically not exceeding 212 degrees Fahrenheit. Studies show that HCAs are usually undetected or found in minimal amounts in boiled foods. Boiled chicken breast is tender and juicy and can be easily shredded, making it a convenient protein addition to various dishes. Shredded chicken can also be frozen for up to four months. Boiling chicken in seasoned broth instead of plain water can enhance its flavor.
To boil chicken: Place chicken in a large pot and cover it thoroughly with water or broth. Add fresh herbs, salt, pepper, onions, or other seasonings. Bring to a boil over high heat, then reduce heat to maintain a simmer for about 10 minutes or until the internal temperature reaches 165 degrees Fahrenheit.
Pressure Cooking
Pressure cooking is a rapid, healthy method that uses steam and heat within an airtight pot. A recent study found that steaming methods, including pressure cooking, generate fewer carcinogens. This can be done using either an electric or traditional stovetop pressure cooker.
